Fitness trackers produce daily streams of numbers — step counts, heart rate zones, sleep scores, stress levels, HRV, SpO2, active calories — that most users glance at without a framework for interpreting what they mean or acting on what they show. The tracker that generates impressive data on its app dashboard but doesn’t change any behaviour provides no health benefit; the one whose data informs specific decisions about activity, rest, and recovery does.

This article focuses on the few metrics that research consistently associates with health outcomes, what the tracker data about those metrics actually tells you, and what actionable responses to that data look like. The goal is narrowing the gap between ‘having the data’ and ‘using the data’ that most fitness tracker owners experience.

Resting Heart Rate: The Trend That Matters More Than the Number

Resting heart rate (RHR) — heart rate measured when at rest, typically upon waking before getting up — is one of the most informative single metrics a fitness tracker can measure, because it responds to meaningful changes in cardiovascular fitness, illness onset, and stress load. A RHR that’s declining gradually over months indicates improving cardiovascular fitness. A RHR that’s elevated 5-10 bpm above baseline for several days often indicates illness before symptoms appear.

The actionable use: track your RHR trend over months to assess cardiovascular fitness improvement (or decline) from exercise changes. Note when RHR is elevated relative to your personal baseline — this is the signal to prioritise rest rather than push through a planned workout, and often correlates with the early stages of illness or overtraining. Your specific baseline is more useful than population averages; the metric is most informative when you know your personal normal.

Heart Rate Variability: The Stress Metric Worth Understanding

Heart rate variability (HRV) — the variation in time between consecutive heartbeats — is a measure of autonomic nervous system balance that’s increasingly used as a proxy for recovery status and stress load. Higher HRV generally indicates better recovery and lower physiological stress; lower HRV indicates the opposite. Garmin’s Body Battery, Oura’s Readiness Score, and Whoop’s Recovery metrics are all substantially based on HRV.

HRV is highly individual: a ‘good’ HRV number for one person may be well below the healthy range for another. The metric is most useful as a personal trend rather than as an absolute benchmark against population norms. A week of consistently lower HRV than your personal baseline indicates cumulative stress (from training, life stress, poor sleep, or illness) that warrants reducing training intensity or increasing recovery focus — regardless of whether your personal HRV baseline would look ‘good’ on a population scale.

Sleep Tracking: What the Scores Actually Mean

Most fitness trackers produce a sleep score that combines duration, consistency (sleeping and waking at consistent times), sleep stage estimates (deep sleep, REM, light sleep), and nocturnal heart rate data into a single number. These scores are useful as general indicators but shouldn’t be over-interpreted — the specific percentages of deep sleep and REM sleep that wrist-based trackers report have moderate accuracy compared to clinical polysomnography.

The sleep data that’s most actionable: sleep consistency (consistent bedtime and wake time is strongly associated with sleep quality in research), total sleep duration relative to your personal feeling-rested baseline, and the nights where wrist-based data shows significantly disrupted patterns that correlate with waking feeling unrestored. Use the score as a prompt for reflection rather than as a precise measurement — ‘the tracker shows a poor sleep night, and I do feel rough this morning’ is useful information; optimising for a higher tracker sleep score without caring how rested you feel reverses the metric-to-outcome relationship.

The Metrics to Mostly Ignore

Stress scores from fitness trackers use HRV and skin conductance data to estimate psychological stress level. The accuracy of these estimates for moment-to-moment or even hourly stress assessment is limited — the tracker can’t distinguish physiological stress from a hard workout from physiological stress from a difficult conversation. The resulting scores can be confusing and occasionally anxiety-inducing in people who check them frequently.

Blood oxygen (SpO2) from wrist-based sensors is accurate enough to flag significant deviations from normal (below 90%) that warrant medical attention but isn’t calibrated enough for the granular monitoring that clinical pulse oximetry provides. It’s a safety alert feature rather than a metric for daily optimisation. The daily active calorie count is a useful order-of-magnitude indicator of activity level but should not be used as a precise caloric balance calculation — the error range is large enough that using it to justify specific additional food intake is likely to overestimate actual expenditure.
